  • Moderate cardio (45–60 min at 65–75% HR max): increase carbs by 20–40 g

  • Yoga / mobility / rest day: standard macros apply; potentially reduce overall calories by 100–150

Protein timing: the window is longer than the myth

The '30-minute anabolic window' is outdated. Research shows muscle protein synthesis stays elevated for 3–5 hours post-exercise in well-fed athletes. What matters more than speed is total daily protein intake — typically 1.6–2.2 g per kg of bodyweight for active individuals — distributed across 3–5 meals.
